The Olympic triathlon — 1.5km swim, 40km bike, 10km run — is the most demanding race format per hour of racing in the triathlon family. At 1:50–2:20 finish times for competitive age-groupers, Olympic distance is shorter than Ironman but the entire event is completed at a higher relative intensity (typically 80–90% VO2max average across the run leg, compared to 65–75% for Ironman). This intensity profile changes the training demands significantly: lactate threshold, VO2max capacity, and transition fitness matter more than the fat oxidation and pacing conservatism central to Ironman preparation.

Training Volume Targets: Olympic vs Sprint vs Ironman

A 16-week intermediate Olympic preparation block with prior base fitness typically involves:

  • Swimming: 2–3 sessions/week, 2.5–5km total. Weekly target: 3–4km at the midpoint of the plan rising to 4–5km in peak weeks
  • Cycling: 3–4 sessions/week, 120–200km total. Include 1 long ride (60–90km), 1 FTP session, and 1 VO2max interval session per week
  • Running: 3–4 sessions/week, 35–55km total. Include 1 long run (16–20km), 1 threshold session, 1 VO2max interval session
  • Total weekly training time: 8–12 hours in peak weeks (weeks 10–13 of a 16-week plan)

16-Week Plan Structure

Four distinct phases of 4 weeks each:

  • Phase 1 (Weeks 1–4): Aerobic base. All three disciplines at low-to-moderate intensity. Build swim consistency, establish cycling aerobic base, run mileage without intensity. No interval work above Zone 3.
  • Phase 2 (Weeks 5–8): Threshold development. Introduce lactate threshold work in all disciplines. Cycling: 2 × 20-minute FTP intervals. Running: 3 × 10-minute tempo runs. Swimming: CSS-pace sets.
  • Phase 3 (Weeks 9–13): Race-specific intensity. VO2max intervals, brick sessions, race-pace simulation. Peak volume and intensity. At least 4 brick sessions of increasing run length (10–20 minutes off the bike).
  • Phase 4 (Weeks 14–16): Taper. 40% volume reduction in week 14, 60% in week 15, race-week activation in week 16. Maintain intensity in key sessions — reduce volume only.

Key Session Types for Olympic Triathlon

The session types that drive Olympic-specific fitness gains:

  • Brick sessions: 40km ride at race power + 10km run at race pace. Begin with 20km + 5km and build to full race distance by week 12. Race Day Execution: Olympic Triathlon Pacing

Olympic triathlon race execution differs from Ironman in critical ways: there is no "hold back on the bike" conservatism. Target 85–90% of FTP on the bike, expecting 88–93% maximum heart rate average. The run starts under significant fatigue. Key execution guidelines:

  • Swim: controlled effort in Zone 3–4; go out with the wave pack, not out in front unless very strong swimmer
  • Bike: target 85–88% FTP for most athletes; use power meter not feel — perceived effort is skewed after the swim
  • T2: change shoes, helmet off, number on — time matters more per second at Olympic than Ironman; practise T2 until it is automatic
  • Run: first kilometre will feel hard regardless of how well you paced the bike; resist slowing to "warm up" — hold race pace from the start
