Race week creates a particular kind of anxiety in endurance athletes. The instinct to squeeze in one more long run, one more hard interval, one more confidence-building session is almost universal. Acting on that instinct — doing meaningful training in the final 7 days — is one of the most reliable ways to underperform on race day. The fitness you can gain in a single week is negligible compared to the recovery you risk sacrificing.

The science of tapering shows that the primary goal of the final 7 days is neuromuscular freshness and glycogen supercompensation, not fitness maintenance. Both are best achieved with reduced volume, maintained intensity, and deliberate rest.

The Science of Race Week Tapering

Physiological studies on pre-competition taper show that reducing training volume by 40–60% in the final week while maintaining intensity produces measurable performance improvements of 2–3% in endurance events. The mechanisms:

  • Glycogen supercompensation: Reduced training load combined with maintained or increased carbohydrate intake allows muscles to store 10–20% more glycogen than they would under heavy training load. This is the physiological foundation of carbohydrate loading.
  • Neuromuscular recovery: Training-induced micro-damage accumulates over weeks of high-volume preparation. The final week allows complete repair of this accumulated damage — muscles are structurally fresher on race day than at any point during the training block.
  • Psychological readiness: Well-rested athletes approach races with confidence and aggression rather than the fatigue-induced hesitancy that characterises undertapered athletes.

Volume and Intensity Guidelines by Race Distance

Race week training prescriptions depend on race distance — longer races require more taper lead time:

  • 5km / 10km: Reduce volume by 30–40% from your peak training week. Include 1–2 sessions with short race-pace efforts (200–400m at 5km pace) to maintain neuromuscular sharpness. Final run: easy 20–30 minutes the day before, or complete rest.
  • Half marathon: Reduce volume by 40–50%. 1 session with 3–5 × 1km at half marathon pace on day 4 or 5. Final 2 days: easy shakeout run (20 min) plus rest.
  • Marathon: Reduce volume by 50–60%. One short quality session (6–8 × 400m at marathon pace) on days 5–6. Minimal running days 3–1. Final day: 15–20 minute easy shakeout or complete rest.
  • Ironman / ultra: Reduce volume by 60–70%. Include one brief race-effort swim, bike, and run session early in the week (days 6–7 before race) to confirm gear and body feel. Days 3–1: only 20–30 minute sessions in each discipline at easy effort.

The Phantom Fatigue: Why You Feel Awful During Taper

The "taper crazies" — a cluster of symptoms including unusual fatigue, muscle heaviness, irritability, and perceived loss of fitness — affect the majority of endurance athletes during the taper phase. This is paradoxical: you are doing less training than in weeks prior, yet you feel worse. The explanation: inflammatory markers that were chronically suppressed by habitual training actually normalise during taper (producing temporary soreness), and the nervous system, accustomed to daily exercise stimulus, signals restlessness. Both sensations are temporary and resolve before race day. Importantly: taper symptoms are not a sign that you have lost fitness. Your aerobic capacity does not meaningfully decline in a single week of reduced training.

Sleep, Stress, and Race Week Routine

Race week lifestyle management matters as much as the training program. Specific priorities:

  • Sleep: Target 8+ hours per night. For athletes who experience pre-race insomnia in the night immediately before the race, prioritise sleep in the 2–3 nights preceding it — these nights contribute more to race-day freshness than the night before the race itself.
  • Stress minimisation: Race week is not the week to schedule major work deadlines, difficult conversations, or travel complications if avoidable. Cortisol from non-training stress impairs glycogen storage and recovery quality.
  • Gear and logistics: Confirm all equipment, nutrition, transport, and accommodation by day 3 of race week. Decision-making fatigue and last-minute logistics add stress without performance benefit.
  • Social media: Avoid reading competitor updates and race reports during the final 3 days. Social comparison adds stress without providing actionable information.

The Shakeout Run and Race Eve Protocol

A race-eve shakeout run of 15–25 minutes at easy effort helps maintain neuromuscular activation without adding meaningful fatigue. Include 4–6 × 20-second strides at race pace to prime fast-twitch fibres. This is optional — some athletes perform better with complete rest on race eve. Test this in your build-up races to know your preference. Post-shakeout: hydrate with electrolytes (300–400mg sodium), eat your carbohydrate-rich dinner early (by 7pm if possible), and be in bed by 9:30–10pm.
