Running form drills are short, exaggerated running movements — A-skips, B-skips, high knees, butt kicks, bounding — that target the specific neuromuscular patterns of efficient running. They differ from stretching (which targets flexibility) and strength training (which builds force capacity) in that they train coordination and movement efficiency: how well the nervous system patterns the muscular firing sequences of the running stride. This is a training quality that neither stretching nor gym work develops directly, and it explains why elite runners who already run tens of thousands of kilometres per year still perform drills as a standard component of their warm-up.

Research on running economy shows that economy differences between runners of identical VO2max are substantially explained by neuromuscular efficiency — the ability to generate propulsive ground force quickly, with appropriate muscle sequencing and minimal co-contraction of antagonist muscles. Form drills target this quality by repeatedly rehearsing the movement elements of efficient running in an exaggerated, slow-motion format that allows the nervous system to consciously reinforce the pattern.

The A-Skip: Hip Flexion and Ground Contact

The A-skip is the foundational running drill. Skip forward with an exaggerated knee drive — bringing the leading knee to hip height while actively pulling the trail foot up with the ankle dorsiflexed (toes up). The key coaching cue: "pull" the foot up, don't "lift" the knee. This reinforces the recovery phase mechanics of efficient running and trains the hip flexors to work through full range of motion. The B-Skip: Hip Extension and Hamstring Activation

The B-skip extends the A-skip with an additional pawing motion: from the high knee position of the A-skip, extend the lower leg (straighten the knee), then actively claw the foot back and down to the ground before landing. This trains the hamstring's role in pulling the foot back under the body during the stance phase — a movement pattern strongly associated with running economy and sprint mechanics. The "pawing back" motion is the key: land with the foot moving backward relative to the body, not downward. 2 × 20 metres.

High Knees: Cadence and Hip Flexor Power

High knees performed correctly are not a slow march — they are performed at a higher-than-running cadence (180–200 steps per minute) with fast, powerful knee drives while maintaining forward lean. This trains hip flexor power and speed at high cadences, reinforcing faster leg turnover at race pace. Keep the arms driving in running form; the rhythm of the arms drives the rhythm of the legs. 2 × 20 metres at maximal knee drive speed.

Butt Kicks: Hamstring Cycling and Recovery Phase Speed

Butt kicks bring the heel toward the glute rapidly during the recovery phase, training the hamstring's ability to flex the knee quickly and pull the foot up high and close to the body. This compacts the recovery leg, reducing its rotational inertia and allowing faster turnover. Common mistake: allowing the knees to move forward rather than keeping them directly below the hips. Bounding: Propulsive Power and Ground Contact

Bounding is an exaggerated running stride — slow cadence, maximum propulsive drive from each step, covering maximum horizontal distance per stride. Each bound involves a powerful push-off from a single leg, a high floating phase with the opposing knee driven up, and a controlled landing on the opposite leg. Bounding trains the propulsive power of the glutes and calves, the neuromuscular coordination of the push-off phase, and the elastic energy return of the Achilles-plantar fascia complex. 2 × 30 metres.

Straight-Leg Running (Tin Soldiers): Hamstring Flexibility in Motion

Walk or run forward with the legs kept straight, kicking each leg to hip height or higher while maintaining a tall, forward-leaning posture. This trains dynamic hamstring flexibility under eccentric load — the range of motion the hamstring must achieve at the end of the swing phase of running. Unlike static hamstring stretches, straight-leg running develops this range while the muscle is contracting, which is the functional context needed in running. 2 × 20 metres.

When to Include Drills in Your Training

Perform drills as part of your warm-up 2–3 times per week, before any quality session (threshold, intervals, strides). A full drill sequence takes 8–12 minutes and meaningfully primes the neuromuscular system for the session ahead.
