The triathlon off-season is the most important and most mismanaged phase of the training year. Most triathletes fall into one of two failure modes: complete rest (leading to significant deconditioning) or compulsive continuation of race-volume training (leading to burnout, injury, and psychological fatigue). Neither approach produces the long-term athlete development that consistent improvement requires.
A well-structured off-season has three distinct phases: active recovery, aerobic base building, and strength prioritisation. Each serves a specific purpose, and the transition between them should be deliberate rather than arbitrary.
Phase 1: Active Recovery (Weeks 1–4 Post-Season)
The first 2–4 weeks after your final race should feel genuinely easy — almost uncomfortably so for motivated athletes. This is intentional. Accumulated fatigue, both physical and psychological, takes longer to dissipate than most athletes expect. Research on overreaching and overtraining suggests that full neuromuscular recovery from a major race (Ironman, 70.3) takes 2–6 weeks depending on race intensity and training load entering the event.
During active recovery: reduce volume by 50–70%, eliminate structured intensity entirely, and replace triathlon-specific training with enjoyable unstructured activity — recreational cycling, swimming, hiking, team sports, yoga. The goal is to maintain blood flow and movement patterns without adding training stress. Phase 2: Aerobic Base Building (Weeks 5–16)

Zone 2 heart rate (approximately 65–75% of max heart rate) is the target for 75–80% of all sessions in this phase.
- Swim: focus on technique over volume. This is the ideal time for video analysis and drill work — technique improvements made here compound throughout the race season.
- Bike: long, steady rides at low intensity. Rollers and trainer work in winter climates. Build total weekly bike volume progressively from 60% of race-season volume to 80% by the end of this phase.

Phase 3: Strength Prioritisation (Concurrent With Base Building)
The off-season is the best time to build the structural strength that race-season volume prevents. With lower training stress, athletes can handle 3 strength sessions per week without compromising recovery. Prioritise the movement patterns most important for triathlon:
- Lower body: Bulgarian split squats, single-leg deadlifts, and calf raises for run durability.

- Upper body: cable rows, lat pulldowns, and face pulls to develop swim-specific pulling strength and postural endurance for the aero position.

Discipline Balance in the Off-Season
Most triathletes have a weakest discipline that limits race performance. The off-season is the time to disproportionately develop that weakness without the constraint of race-specific multi-sport balance.
