The triathlon swim is the shortest discipline but generates the most anxiety. A 2019 survey by Triathlon Australia found that 47% of first-time triathletes rated the swim as their primary source of race anxiety — more than the marathon run or the cycling leg combined. This anxiety is not irrational: open water swimming is a fundamentally different skill from pool swimming. There is no black line, no wall to rest on, no clear visibility, and hundreds of competitors kicking, pulling, and swimming over you in the first 200 metres.

Open water panic — characterised by sudden onset of hyperventilation, chest tightness, and an overwhelming urge to stop — accounts for the majority of triathlon swim DNFs and is a factor in the small but non-zero number of swimming-related fatalities in triathlon each year. The good news: open water confidence is a trainable skill, not a fixed personality trait. With systematic preparation, every triathlete can complete the swim leg safely, calmly, and on pace.

Understanding Open Water Anxiety

Anxiety during open water swimming is driven by three primary triggers:

  • The mammalian dive reflex: Cold water contact with the face triggers a vagal response that includes bradycardia (heart rate drop) and peripheral vasoconstriction. When this reflex conflicts with the sympathetic (fight-or-flight) activation from race-start adrenaline, the result is a chaotic cardiovascular response — racing heart competing with vagal braking — that feels like a panic attack. This is physiological, not psychological, and it resolves within 2–4 minutes of sustained swimming as the body acclimates.
  • Sensory deprivation: In a pool, you have visual reference points (lane lines, the bottom, the wall) that ground spatial awareness. In open water, visual input below the surface is often zero — murky water, darkness, or sea floor far below. This triggers the same anxiety pathway as claustrophobia: the brain perceives a loss of environmental control and escalates arousal.
  • Crowding and contact: Mass swim starts place 50–2,000 athletes in a confined space. Physical contact — being kicked, grabbed, or swum over — is inevitable in the first 200–400 metres. For athletes unused to body contact in the water, this triggers a primal defensive response that overrides trained swimming technique.

The 8-Week Open Water Desensitisation Programme

Weeks 1–2: Pool-based exposure. Before entering open water, practise the specific sensations that trigger anxiety in the controlled pool environment:

  • Swim with eyes closed for 25m lengths — training comfort with visual deprivation.
  • Practise bilateral breathing every 3 strokes — reducing dependence on one-sided breathing that fails when waves hit from the breathing side.
  • Treading water for 2 minutes while breathing through a snorkel, then removing the snorkel and treading while maintaining slow, controlled breathing. This trains relaxed breathing when the face is intermittently submerged.
  • Swim in a crowded lane with deliberate body contact — practise maintaining stroke rhythm when bumped or touched.

Weeks 3–4: Shallow open water introduction. Choose a calm lake or sheltered bay with a sandy bottom and chest-depth water. Swim parallel to shore, staying within standing depth at all times. Focus on technique, not distance. Practise sighting (lifting the head every 6–8 strokes to check direction) and the "reset breath" protocol: if anxiety spikes, roll onto your back, take 5 slow breaths, then resume swimming. Knowing you can stand up at any moment eliminates the existential fear component.

Weeks 5–6: Progressive depth exposure. Gradually swim into deeper water — first where you can see the bottom, then where you cannot. Practise buoy turns, drafting behind a training partner, and swimming in groups of 3–5 to simulate race contact. Extend swim distance to race distance.

Weeks 7–8: Race simulation. Organise a group start with 5–10 training partners. Line up shoulder-to-shoulder, start on a count, and swim the first 200 metres at race intensity with deliberate contact. This is the final desensitisation step — proving to your nervous system that you can handle the chaos and emerge swimming smoothly on the other side.

Breathing Strategies for Calm Swimming

Breathing is the master variable of open water anxiety. When breathing becomes shallow and rapid (hyperventilation), CO2 drops, blood pH rises, and the resulting respiratory alkalosis produces tingling, dizziness, and a sense of impending doom — which feeds back into more hyperventilation. Breaking this cycle requires conscious breathing control:

  • Exhale fully underwater: Most panicking swimmers hold their breath, creating CO2 buildup that drives the urge to gasp. Force a steady, complete exhale through the nose while your face is submerged. The inhale will happen naturally when you turn to breathe.
  • Bilateral breathing: Breathing every 3 strokes (alternating sides) prevents the asymmetric breathing pattern that is easily disrupted by chop from one side.
  • The "reset float": If panic begins, stop swimming, roll onto your back, and float for 30–60 seconds while taking slow, deep breaths (4 seconds in, 6 seconds out). Your wetsuit provides enough buoyancy to float indefinitely. There is no time penalty worth a panic spiral. Resume swimming when your breathing normalises.

Wetsuit Benefits Beyond Buoyancy

A properly fitted triathlon wetsuit improves swim speed by 5–8% through increased buoyancy (elevating the hips and legs into a more hydrodynamic position) and reduced drag (neoprene is smoother than skin). But for anxious swimmers, the wetsuit provides an additional psychological benefit: the knowledge that you cannot sink. A full-sleeve triathlon wetsuit provides approximately 10–12 kg of buoyancy — enough to float in a vertical position with your head fully above water without treading. This safety net is enormously calming for athletes whose primary fear is submersion.

Practise swimming in your wetsuit at least 4–6 times before race day. The sensation of restricted shoulder movement and the pressure around the chest are unfamiliar and can paradoxically increase anxiety if experienced for the first time in a race. Practise T1 wetsuit removal — pulling it off quickly and cleanly saves 30–60 seconds and reduces the frantic, oxygen-demanding stripping that follows a stressful swim.

Race-Day Swim Strategies

Minimise race-morning anxiety with these evidence-based strategies:

  • Warm up in the water: Swim 200–400 metres at easy pace before the start. This triggers the dive reflex and allows the cardiovascular system to acclimatise in a calm setting, preventing the shock of cold water on a race-adrenaline-primed heart.
  • Position yourself at the back or edge of the start group: The densest contact occurs in the front and centre. Starting at the back adds 30–60 seconds but eliminates 80% of the physical contact that triggers panic.
  • Swim your own race for the first 200 metres: Resist the urge to sprint with the group. Maintain a controlled, slightly below-race-pace effort for the first 200 metres while the field spreads out. Then settle into your target pace.

Nutrition and the Swim-to-Bike Transition

You cannot eat during the swim, but pre-swim fueling affects the entire race. Consume your race-morning meal 3 hours before the start and avoid eating within 30 minutes of entering the water — a full stomach increases nausea risk during the horizontal, compressed-abdomen position of swimming.
