How Heat Changes Your Hydration Needs

Running in the heat is not just uncomfortable — it is physiologically demanding in ways that cold weather never is. At 30°C (86°F), sweat rate can double compared to running at 15°C. At high humidity, evaporative cooling is impaired, meaning your body must sweat even more to achieve the same core temperature regulation.

The Heat-Humidity Interaction

Temperature alone does not tell the full story. The Wet-Bulb Globe Temperature (WBGT) — which accounts for humidity, radiation, and air movement — is the metric used by race medical directors to make cancellation decisions.

Sodium Is Non-Negotiable in the Heat

In cool conditions, some athletes can get away with plain water. In heat, this is dangerous. Sweat contains 500–1,800mg of sodium per litre. Replacing fluid volume without sodium progressively dilutes blood sodium concentration. The symptoms of hyponatremia — headache, confusion, seizures — are frequently mistaken for dehydration and treated with more water, which makes the condition worse.

Every bottle and every gel must include sodium in hot conditions.

Pre-Cooling and Heat Acclimatisation

* Pre-cooling: Cold water vest, ice-filled cap, cold water ingestion in the 30 minutes before the race reduces core temperature and extends the time before heat becomes limiting. * Acclimatisation: 10–14 days of training in similar heat conditions increases plasma volume, reduces core temp, and dramatically improves heat tolerance. Begin acclimatisation at least 4 weeks before a hot-weather race.
