For cycling events lasting more than 2.5–3 hours — gran fondos, century rides, stage races, and sportives — starting with maximal muscle glycogen stores is one of the highest-leverage performance interventions available. Research consistently shows that carbohydrate loading increases muscle glycogen by 20–40% above normal levels, directly extending the time before glycogen-limited fatigue occurs and improving mean power output in the final third of long cycling efforts. Done correctly, it requires no special foods — just timing and quantity adjustments over 24–48 hours.

Why Glycogen Matters for Cycling Performance

At cycling intensities above approximately 65% VO2max (roughly Zone 3 and above), carbohydrate is the primary fuel. A trained cyclist stores approximately 400–600g of glycogen (in muscle, liver, and blood glucose combined), providing roughly 1,600–2,400 kcal of carbohydrate energy. At a 200–250W sustainable power output, this translates to approximately 2–3 hours of fuel at threshold intensity before glycogen-dependent fatigue sets in. Starting with 20–40% more glycogen — the carb loading benefit — directly extends this window. The Classic 3-Day Protocol vs the Modern 1-Day Method

Traditional carb loading protocols used a 3–7 day approach: first depleting glycogen with hard exercise and a low-carbohydrate diet, then supercompensating with high carbohydrate intake. Modern research has shown the depletion phase is unnecessary — a simple 24–48 hour high-carbohydrate diet combined with exercise taper achieves equivalent or greater glycogen stores with far less physiological and psychological cost:

  • Day 2 before the event: Reduce training to 20–30 minutes at easy intensity. Eat normally but begin increasing carbohydrate proportion. Target 7–8g/kg bodyweight of carbohydrates for the day.
  • Day 1 before the event: Rest or 15-minute easy spin. Target 10–12g/kg bodyweight of carbohydrates. For a 70kg rider: 700–840g of carbohydrates. This is approximately double typical daily intake — it requires deliberate food selection and timing. Total day's food: pasta, rice, bread, potatoes, bananas, sports drinks. Reduce fat and high-fibre foods which slow gastric emptying and cause GI discomfort during the event.
  • Morning of the event: 2–3 hours before start: 1–4g/kg of easily digestible carbohydrates. Oats with banana and honey, white bread with jam, or a sports drink are appropriate. Avoid high-fat, high-protein, or high-fibre breakfasts within 3 hours of the start.

Managing the Glycogen Weight Gain

Each gram of glycogen is stored with 2.7–3.0g of water. Loading an extra 100–200g of glycogen adds 270–600g of body weight (0.3–0.6kg). This is water weight, not fat — it will be utilised during the event. Many cyclists are alarmed by the 1–2kg of scale weight increase during carb loading and worry it will impair performance. Carb Loading for Stage Races and Multi-Day Events

For stage races (3–21 days), carb loading is a daily requirement, not just a pre-event ritual. Between stages, the primary recovery priority is glycogen resynthesis before the next stage. Research shows maximum glycogen resynthesis requires 1.2g/kg/hour of carbohydrates in the first 4 hours post-stage, followed by continued high carbohydrate intake (8–10g/kg/day total) until the next stage starts. Protein co-ingestion (0.4g/kg protein with each carbohydrate feeding) accelerates glycogen synthesis by 35–40% via insulin synergy. Stage racers who fail to fully replenish between stages arrive at each subsequent stage with progressively degraded glycogen stores — a deficit that compounds over multi-day events.

What to Eat and Drink on the Bike

Even with maximal glycogen loading, cycling events over 90 minutes require intra-event fueling.
