High-intensity interval training has become a buzzword in fitness, but for endurance athletes the application is more nuanced than "go hard, rest, repeat." Research from the Norwegian School of Sport Sciences shows that replacing just 10–15% of easy training volume with structured HIIT can improve VO2 max by 7–10% over 4–8 weeks — without increasing injury risk when periodised correctly.

The key distinction: HIIT for a marathon runner looks nothing like a CrossFit WOD. Endurance HIIT targets specific energy systems — the anaerobic threshold, VO2 max, and running economy — through precisely dosed intervals that complement, rather than replace, aerobic base work.

Why HIIT Works for Endurance Performance

At intensities above 90% of VO2 max, your cardiovascular system is maximally stressed. The heart operates at peak stroke volume, oxygen extraction is at its ceiling, and fast-twitch muscle fibres are recruited alongside slow-twitch fibres. This stimulus produces adaptations that steady-state running alone cannot achieve:

  • Increased stroke volume: The heart pumps more blood per beat, lowering heart rate at sub-maximal paces by 5–8 bpm after 6 weeks of HIIT integration.
  • Improved lactate clearance: HIIT upregulates MCT4 transporters in muscle cells, accelerating lactate shuttling and raising the pace you can sustain before accumulation.
  • Enhanced running economy: High-force contractions during intervals improve neuromuscular coordination, reducing the oxygen cost of running at marathon pace by 2–4%.
  • Fast-twitch fibre oxidative capacity: Repeated high-intensity efforts train Type IIa fibres to behave more aerobically, expanding the pool of fatigue-resistant muscle available at race pace.

The Three HIIT Formats for Endurance Athletes

VO2 max intervals (3–5 minutes at 95–100% VO2 max): The gold standard for improving maximal oxygen uptake. A classic session: 5 × 4 minutes at 3K–5K race pace with 3-minute easy jog recovery. Target accumulated time at intensity: 16–20 minutes per session. Heart rate should reach 90–95% of max by the final minute of each interval.

Threshold intervals (8–15 minutes at 85–90% VO2 max): These longer efforts raise the lactate threshold — the pace at which blood lactate begins to accumulate exponentially. Session example: 3 × 10 minutes at half-marathon pace with 3-minute recovery. Total quality time: 25–30 minutes.

Short-short intervals (30/30 or 15/15 seconds): Pioneered by French physiologist Véronique Billat, these micro-intervals accumulate significant time at VO2 max with lower perceived effort and reduced musculoskeletal stress. Session: 2 × (10 × 30 seconds at VO2 max pace / 30 seconds easy) with 5-minute recovery between sets. Ideal for injury-prone athletes or during taper phases.

How Much HIIT Is Enough — and How Much Is Too Much

The polarised training model — validated across running, cycling, rowing, and cross-country skiing — prescribes 80% easy volume and 20% high-intensity volume. For a runner covering 60 km per week, that translates to approximately 12 km of quality work, split across 2 interval sessions.

Exceeding 2 HIIT sessions per week consistently leads to diminishing returns. A 2019 meta-analysis in Sports Medicine found no additional VO2 max benefit from 3 versus 2 weekly HIIT sessions, but a 23% higher incidence of overtraining symptoms. The sweet spot: 2 sessions per week during build phases, reduced to 1 during taper, and zero during recovery weeks.

Programming HIIT Within Your Training Block

Timing matters. HIIT is most effective when layered onto a solid aerobic base — typically introduced in Week 5–6 of a 16-week race preparation block after the base-building phase. A sample weekly structure for a runner training 5 days per week:

  • Monday: Easy run (Zone 2, 45–60 min)
  • Tuesday: HIIT session — VO2 max intervals
  • Wednesday: Recovery run or rest
  • Thursday: HIIT session — threshold intervals
  • Friday: Rest
  • Saturday: Long run (Zone 2, 90–120 min)
  • Sunday: Easy run or cross-training

Never schedule HIIT on consecutive days. The 48-hour recovery window allows muscle glycogen resynthesis, tissue repair, and neural recovery. Training hard on depleted systems converts a productive stimulus into a destructive one.

Common HIIT Mistakes Endurance Athletes Make

The most frequent error is running intervals too fast. VO2 max intervals should be at 3K–5K race pace, not all-out sprinting. Running faster than VO2 max pace does not produce greater aerobic adaptation — it merely shifts the energy contribution toward anaerobic glycolysis, generates more lactate and hydrogen ions, and extends recovery time. Hit the target pace, hold it steady, and trust the physiology.

The second mistake is neglecting recovery between intervals. Cutting rest periods short feels more "productive" but prevents adequate phosphocreatine replenishment and partial lactate clearance, meaning subsequent intervals are performed at a lower percentage of VO2 max. Take the full prescribed recovery — even if it feels too long.

Fueling for HIIT Sessions

HIIT sessions burn through glycogen rapidly — approximately 3–4g per minute at VO2 max intensity. A 20-minute quality session can deplete 60–80g of muscle glycogen. Arrive fueled: consume 1–2g of carbohydrate per kg of body weight 2–3 hours before the session, or a quick 30g carbohydrate snack 30 minutes prior.
