Rain is one of the most common reasons runners skip sessions — but most wet-weather concerns are either overblown or entirely solvable with the right preparation. Properly equipped runners often perform comparably in light to moderate rain as in dry conditions, and cool wet weather can actually improve performance by suppressing core temperature elevation. The real challenges of wet-weather running — traction, chafing, foot blisters, hypothermia risk in cold rain, and reduced visibility — are each addressable with specific interventions.

Race directors do not cancel marathons for rain. Understanding how to train through and race in wet conditions is a practical endurance skill that separates weather-dependent athletes from reliable ones.

Does Rain Hurt Performance?

Warm rain (above 15°C) has minimal direct impact on running performance. Cool rain (10–15°C) can improve performance by reducing heat stress — core temperature elevation is one of the primary drivers of marathon fatigue, and rain provides external cooling that delays this accumulation. Cold rain (below 10°C) introduces genuine performance and safety risks through hypothermia — a core temperature drop below 35°C impairs muscle function, coordination, and decision-making.

The primary performance risk in rain is indirect: slippery surfaces increase muscle tension and alter running gait (shortened stride, reduced push-off), increasing oxygen cost by 2–5% on wet paths. Wet clothing is heavier and increases chafing, slowing runners through comfort-driven gait modifications.

Essential Wet-Weather Running Gear

  • Waterproof shell: A lightweight, breathable waterproof jacket (look for 10,000mm waterproofing rating and 10,000 g/m²/24hr breathability rating as a minimum for running). Avoid non-breathable plastic ponchos — trapped body heat and humidity cause more discomfort than the rain itself.
  • Moisture-wicking base layer: Avoid cotton — it absorbs water, becomes heavy, and dramatically accelerates heat loss in cold rain. Merino wool or synthetic fabrics maintain insulation when wet.

  • Avoid sharp camber changes — run in the centre of paths where possible
  • On trails or grass, check terrain carefully — wet grass over hard soil is extremely slippery; wet mud is soft and absorbs impact but provides poor traction
  • Reduce pace by 10–20 seconds per kilometre on technical trail sections in wet conditions, accepting a slightly higher perceived effort for equivalent cardiovascular training

Fueling and Hydration Adjustments for Rainy Runs

Rain suppresses perceived thirst — athletes consistently drink less during wet-weather runs even when sweat rate is similar to dry conditions. Do not rely on thirst: maintain your usual hydration schedule.
