You must manage effort across three sequential disciplines, two major transitions, and — depending on the distance — anywhere from 75 minutes to 17 hours of racing. Get the balance wrong and the penalty is severe: a bike leg that is 5% too hard can make the run 15–20% slower.

Think of your race as a fixed energy budget. Your total available energy — determined by glycogen stores, aerobic capacity, and fueling strategy — must be allocated across three disciplines. The key principle: each discipline should feel slightly easier than you expected. If you finish the swim thinking "I could have gone harder," you are pacing correctly. If you finish the bike feeling strong and ready to run, your power target was right. The run is where you spend whatever remains — and if you paced the first two legs well, you will have more than you think.
Swim Pacing: Controlled Aggression
The swim represents 10–15% of total race time but can disproportionately affect the rest of your day through elevated heart rate and premature glycogen depletion. Guidelines by distance:
- Sprint (750m): Swim at 85–90% effort. The short duration means you can push harder, but avoid going anaerobic in the first 200m. Settle into your rhythm by 100m.
- Olympic (1500m): Swim at 80–85% effort. Start conservatively for the first 300m, then build to a sustainable pace. Heart rate should be 10–15 bpm below maximum.
- Half Ironman (1900m): Swim at 75–80% effort. Stay relaxed through the first 500m. Excessive effort here raises cortisol levels that impair fat oxidation on the bike.
- Ironman (3800m): Swim at 70–75% effort. This should feel conversational. Many age-groupers swim their Ironman only 2–4 minutes slower than their Olympic swim — and run 30 minutes faster as a result.
Bike Pacing: Where Races Are Won and Lost
The bike leg is the longest discipline by both time and distance. It is also where pacing errors are most costly because they compound on the run. Use these intensity targets:
- Sprint: 85–90% FTP. High but sustainable. Heart rate in Zone 4.
- Olympic: 78–85% FTP. Steady Zone 3 heart rate. Resist the urge to surge on hills — maintain constant power, not constant speed.
- Half Ironman: 72–78% FTP. Zone 2–3 heart rate. This should feel moderate. If it feels easy, you are doing it right.
- Ironman: 65–75% FTP. Solidly Zone 2. You should be able to speak in short sentences. Average heart rate should be 15–20 bpm below threshold.
The single most important bike pacing rule: never exceed your target by more than 5% on hills. Climbs tempt athletes to surge, but the metabolic cost of exceeding threshold — even briefly — draws disproportionately on glycogen reserves. Shift to an easier gear, spin at 80–90 rpm, and let gravity return the speed on the descent.
Run Pacing: Execute the Negative Split
If you paced the swim and bike correctly, the run is your opportunity to execute a negative split — running the second half faster than the first. Target these effort levels:
- Sprint (5km): Start at 85% effort for the first kilometre, then build. You should finish the last kilometre at 95% effort.
- Olympic (10km): First 3km at marathon effort, then gradually increase to threshold pace over the final 4km.
- Half Ironman (21.1km): First 5km at 15–20 sec/km slower than your target pace. Build to target by 10km. Run the last 5km at maximum sustainable effort.
- Ironman (42.2km): First 10km at 20–30 sec/km below target. If you feel good at halfway, increase by 5–10 sec/km. Never increase pace before 25km — your glycogen status is uncertain until that point.
Transition Pacing: Free Speed
Transitions are the fourth discipline. A well-practised T1 (swim-to-bike) takes 60–90 seconds; T2 (bike-to-run) takes 45–75 seconds. Rushed transitions spike heart rate and waste energy.
