VO2max — maximal oxygen uptake — is the gold standard measure of aerobic capacity and the single best predictor of endurance performance across events from 1500m to the marathon. While Zone 2 training builds the aerobic base and threshold work raises the lactate threshold, VO2max intervals are the specific stimulus for expanding oxygen delivery infrastructure: increasing cardiac stroke volume, red blood cell mass, and capillary density. Neglecting VO2max work is the most common reason well-trained base athletes plateau.
The Physiology of VO2max Intervals
VO2max intervals work by spending maximal time at or near 95–100% of VO2max — the intensity at which oxygen consumption plateaus. At this intensity (approximately 95–100% of maxHR, or ~105–110% of vVO2max), the cardiovascular system is operating at capacity: maximum cardiac output, peak oxygen extraction, and maximal mitochondrial oxidative flux. Each minute spent at this intensity provides a powerful stimulus for cardiac remodelling (increased left ventricular volume) and peripheral adaptations. The goal is to accumulate 15–25 minutes of total time at this intensity per session.
The critical distinction: VO2max intervals require true high intensity. Many athletes perform "VO2max" sessions at threshold pace — hard, but not hard enough to fully tax the oxygen delivery system. If you're not genuinely breathless and uncomfortable for the duration of each interval, you're not at VO2max intensity.
Key VO2max Interval Formats
The most evidence-supported formats for accumulating time at VO2max:
- 4 × 4 minutes at 95% maxHR (Tabata Protocol variant): The most studied format. 4-minute intervals at a pace where you reach 95% maxHR by the end of the interval. 3-minute recovery jogs between reps. Total VO2max time: ~12–14 minutes/session. A classic Norwegian training session proven to increase VO2max by 7.2% over 8 weeks in recreational runners (Helgerud et al.).
- 6 × 3 minutes at vVO2max: vVO2max is the minimum running velocity that elicits VO2max — typically 95–100% of 3km race pace, or 105–110% of 5km race pace. 3-minute rest. Total VO2max time: ~12–15 minutes. More familiar to athletes used to track workouts.
- 8 × 2 minutes at 5km race pace: Lower psychological barrier, same stimulus. 2-minute jog recovery. Total VO2max time: ~10–14 minutes. Better tolerated by athletes new to VO2max work.
- 30-30s (Billat intervals): 30 seconds at 100–105% vVO2max, 30 seconds at 50–60% vVO2max, repeated 12–20 times. Accumulates similar total VO2max time with lower psychological intensity per repetition. Excellent for athletes who struggle with the sustained discomfort of 3–5 minute intervals.
How to Find Your vVO2max
vVO2max is your 6-minute maximal running speed — the pace you could sustain for exactly 6 minutes at maximum effort. A field test: after a thorough warm-up, run maximally for 6 minutes on a flat surface (track preferred). Your average pace for those 6 minutes is your vVO2max. Alternatively, estimate using your 5km race pace × 1.03–1.05 (slightly faster than 5km pace). Target heart rate for VO2max intervals: aim to reach 93–97% maxHR by the end of each rep — intervals where HR never exceeds 90% maxHR are likely too slow to elicit a VO2max response.
Integrating VO2max Work Into Training
VO2max sessions require full recovery — typically 48 hours of easy or rest days before and after. In a standard weekly training structure, 1 VO2max session per week is the maximum productive dose for most trained athletes; 2 sessions/week is appropriate only during a dedicated VO2max development block of 4–6 weeks. Never perform VO2max intervals in a fatigued state — quality of the stimulus matters more than volume. Signs the session is productive: heart rate reaches target zone in the final 30–60 seconds of each interval, and you can complete all intervals while maintaining pace. Signs you're overcooked: pace drops >5% across the session, or HR fails to reach target zone despite maximal effort.
How Long Before VO2max Improves?
Measurable VO2max gains typically emerge within 4–6 weeks of consistent VO2max training (1 session/week). The Helgerud et al. protocol produced 7.2% VO2max improvement in 8 weeks with 3 sessions/week — a large effect for trained athletes. After 10–12 weeks, further VO2max gains slow as the stimulus plateau sets in; at this point, the training emphasis should shift back toward threshold and race-specific work to convert the elevated VO2max ceiling into pace.
