A single hard day on the bike is manageable. Three to seven consecutive days of racing — each demanding 4,000-6,000 kcal of expenditure — is an entirely different nutritional challenge. Grand Tour riders lose an average of 1-2 kg of lean mass across a 3-week stage race despite dedicated nutrition teams, illustrating just how difficult it is to maintain energy balance under extreme daily loads. For amateur riders tackling multi-day sportives, charity rides, or regional stage races, the margin for error is even smaller.

The central problem in stage racing is glycogen. Your muscles hold approximately 400-600 g of glycogen, providing roughly 1,600-2,400 kcal of fuel — enough for 2-3 hours of racing at threshold. Each stage can deplete 70-80% of these stores. If you do not aggressively replenish glycogen between stages, you start day two at a 30-40% deficit, and by day three performance is visibly eroded: power output drops, perceived effort climbs, and the risk of illness spikes as immune function falters.

Daily Carbohydrate Targets: 8-12 g/kg

On-Bike Intake: Reaching 90-120 g/hr

Consuming 90-120 g of carbohydrate per hour on the bike was once considered extreme, but recent research from Asker Jeukendrup's lab and real-world data from World Tour teams have established it as the upper performance ceiling for trained guts. Achieving this requires dual-source carbohydrates (glucose + fructose in a 1:0.8 ratio) and systematic gut training over 6-8 weeks before the event.

A practical on-bike fueling schedule for a 5-hour stage might look like:

  • 2 x 500 ml bottles of concentrated drink mix per hour (60 g carbs per bottle) = 120 g/hr
  • Alternate approach: 1 bottle of drink mix (40 g) + 2 gels (44 g) + 1 rice cake (30 g) per hour = 114 g/hr
  • Solid food (bars, rice cakes) in the first 2-3 hours when intensity is lower; switch to gels and liquids for the final hours when effort rises

Between-Stage Recovery Nutrition Window

The 2-hour window immediately after each stage is the highest-priority nutrition window of the day.   • Fluid replacement at 1.5x sweat losses with 500-700 mg sodium per litre

Protein Timing Across the Day

Muscle protein breakdown is elevated for 24-48 hours after each stage. To counteract this, distribute protein intake evenly across the day at 0.3 g/kg per meal, every 3-4 hours. For a 72 kg rider, this means roughly 22 g of protein at each of 5-6 eating occasions, totaling 110-130 g/day (1.5-1.8 g/kg).

A casein-rich snack before bed (40 g of casein protein) has been shown to increase overnight muscle protein synthesis by 22% in a study by Res et al. Weight Management Across Stages

Monitor morning body weight (fasted, post-void) each day of the event. A loss exceeding 1 kg overnight that does not recover after breakfast indicates cumulative dehydration, glycogen depletion, or both. Weight should remain within 1-2% of your pre-race baseline throughout the event.

  • Weight loss of 0.5-1.0 kg by day 2 is common and usually reflects minor fluid shifts — increase sodium and fluid intake
  • Weight loss exceeding 2 kg by day 3 signals significant energy deficit — increase carbohydrate intake by 100-200 g/day
  • Paradoxical weight gain of 1-2 kg can occur from aggressive carb loading (3 g water per 1 g glycogen stored) and is not a concern
