Most endurance athletes treat electrolyte intake as a fixed daily habit — the same sports drink, the same tablets, the same routine year-round. This is a mistake. Your electrolyte requirements fluctuate significantly across training phases: a base-building phase at moderate volume demands fundamentally different sodium, potassium, and magnesium replacement than a peak-week interval block or a taper period. Matching electrolyte strategy to training phase — electrolyte periodization — prevents both under-replacement (which causes cramps, fatigue, and hyponatremia risk) and over-replacement (which can cause GI distress and unnecessary sodium loading).

The primary driver of electrolyte needs is sweat volume and composition. Sweat rate varies from 0.5L to 2.5L per hour depending on intensity, ambient temperature, humidity, and individual physiology. Sodium concentration in sweat ranges from 200 to 1,800mg per litre — a nearly tenfold variation between individuals. During a high-volume training week (15+ hours), a heavy sweater can lose 30–50g of sodium — more than 10 times the typical daily dietary intake. Failing to replace this systematically leads to cumulative electrolyte depletion that manifests as chronic fatigue, muscle cramping, and impaired thermoregulation.

Base Building Phase: Foundation Hydration

During base building (typically 8–16 weeks of moderate-intensity, progressively increasing volume), sweat rates are lower because intensity is predominantly in zones 1–2. Electrolyte needs are elevated above sedentary levels but not yet at peak demand:

  • Sodium target: 300–500mg per hour of exercise (standard sports drink concentration). For sessions under 75 minutes in temperate conditions, water alone is often sufficient
  • Daily magnesium: 350–400mg from diet plus supplementation (200–300mg magnesium glycinate before bed). Magnesium losses are proportional to sweat volume, and deficiency impairs muscle relaxation and sleep quality
  • Potassium: Meet through diet (bananas, potatoes, avocados) rather than supplementation. A diet containing 3,500–4,700mg of potassium daily is adequate for base-phase training

The base phase is the ideal time to test your individual sweat rate and sodium concentration using a structured sweat test. Build Phase: Increasing Intensity, Increasing Demands

The build phase introduces threshold work, intervals, and race-pace efforts that increase both sweat rate (by 20–40% compared to easy running at the same temperature) and sodium concentration in sweat (intensity increases sodium content by approximately 10–15%). Electrolyte needs scale accordingly:

  • Sodium target: 500–800mg per hour during high-intensity sessions. Use a concentrated electrolyte drink (500–700mg sodium per 500ml) rather than a standard sports drink for interval and tempo sessions
  • Pre-loading: Before key build-phase sessions lasting over 90 minutes, consume 500–700mg of sodium with 400–500ml of fluid in the 2 hours before training. This expands plasma volume and delays the onset of dehydration-induced performance decline
  • Between sessions: If training twice daily (common in triathlon build phases), ensure full electrolyte replacement between sessions. A salty post-workout meal plus 500ml of electrolyte drink within 2 hours of finishing the first session prepares you for the second

Monitor urine colour as a daily hydration check: pale straw yellow indicates adequate hydration. Dark yellow on consecutive mornings during a build block suggests cumulative dehydration that electrolyte adjustment can address.

Peak and Taper Phase: Precision and Storage

During taper (7–21 days before race day), training volume drops by 40–60% while intensity is maintained. This reduces total sweat losses, but the maintained intensity means per-session electrolyte needs remain high. The taper is also the phase where sodium loading — a deliberate pre-race strategy — begins:

  • Daily sodium: Increase dietary sodium to 4,000–5,000mg per day in the final 3 days before the race. This is 2–3× normal intake and should come from food sources (salted pretzels, soy sauce, broth, pickles) rather than excessive supplementation
  • Hydration volume: Drink to urine colour rather than a fixed volume. The taper reduces sweat losses, so forcing extra fluid risks over-hydration and hyponatremia
  • Night-before protocol: Include a sodium-rich meal the evening before the race — pasta with salt-heavy sauce, salted bread, soup with broth. This maximises plasma volume at the start line

Race Day: Matching Losses in Real Time

Race-day electrolyte strategy aims to match ongoing losses as closely as possible. The target is not to prevent all dehydration (a 1–2% loss is tolerable and perhaps inevitable in long events) but to prevent the 3–4% loss threshold where performance drops sharply:

  • Sprint/Olympic triathlon or 10K–half marathon: 300–500mg sodium per hour from sports drink or a single salt capsule with water at each aid station
  • Marathon or 70.3 triathlon: 500–800mg sodium per hour. Combine electrolyte drink with salt capsules if your sweat sodium concentration is above 1,000mg/L
  • Ironman or ultramarathon: 600–1,000mg sodium per hour, adjusting upward in heat. Carry salt capsules as a supplement to aid station drinks. Monitor for signs of hyponatremia (bloating, nausea, confusion) — these indicate over-hydration relative to sodium, not under-hydration

Putting It Together: Seasonal Electrolyte Calendar

Build your electrolyte periodization plan alongside your training plan:

  • Off-season (4–6 weeks): Standard dietary sodium (2,300–3,000mg/day). No supplementation during short, easy sessions
  • Base phase (8–16 weeks): Add electrolyte drink for sessions over 75 minutes. Establish your personal sweat rate baseline
  • Build phase (6–12 weeks): Increase to high-sodium drinks during intensity sessions. Pre-load before key sessions over 90 minutes
  • Taper and race (2–3 weeks): Sodium load in final 3 days. Execute tested race-day electrolyte plan
