Strides are 20-second controlled accelerations that improve neuromuscular efficiency, running economy, and leg turnover without adding meaningful training stress. Most endurance runners should be doing them — and most don't.

Ask most recreational endurance runners what speed work they do and they will describe interval sessions — 400m repeats, 1km efforts, tempo runs. Few include strides in their training vocabulary, and fewer still understand why strides are physiologically distinct from conventional speed work and why that distinction makes them uniquely valuable. Strides are not a hard session. They are a neuromuscular stimulus — a brief, controlled call to recruit fast-twitch muscle fibres — that delivers economy improvements without the recovery cost of interval training.

Research on running economy shows that one of the primary differences between well-trained and recreational runners at the same VO2max is neuromuscular efficiency: the ability to generate propulsive force quickly and with minimal co-contraction of antagonist muscles. Strides specifically train this quality by repeatedly exposing the neuromuscular system to faster turnover, higher ground forces, and the coordination patterns of faster running — all at a volume too low to accumulate meaningful fatigue.

What Are Strides?

A stride is a 80–100 metre controlled acceleration, typically performed on a flat surface after an easy run or as part of a pre-race warm-up. The execution:

  • Start from a jog and smoothly accelerate over the first 20–30 metres to approximately 90–95% of sprint effort
  • Hold peak speed for 10–20 metres in the middle
  • Gradually decelerate over the final 20–30 metres — never brake sharply
  • Walk or jog 60–90 seconds between each stride to allow full neuromuscular recovery

The total duration of each stride is 18–22 seconds. The key is smooth acceleration and deceleration — strides are about quality of movement, not maximum sprint effort. Think of them as fast but controlled, not all-out.

Why Strides Improve Running Economy

Strides improve running economy through several mechanisms:

  • Neuromuscular recruitment: Regular exposure to near-sprint speeds recruits type II (fast-twitch) muscle fibres that are underused in purely aerobic training, maintaining the neural pathways for powerful, efficient ground contact.
  • Stride rate and length optimisation: Running at higher speeds requires and reinforces a higher cadence and longer stride — both of which, when the pattern becomes habitual, improve economy at all paces.
  • Tendon stiffness: Fast running loads the Achilles tendon and plantar fascia with higher forces, stimulating tendon adaptations that improve energy return from the spring-like elastic energy system.

When and How Often to Do Strides

Strides are most effective when tacked onto the end of easy runs (not after hard sessions). A typical protocol: 4–6 strides of 80–100 metres after 2–3 of your easy runs per week. This frequency is sufficient to maintain and improve neuromuscular qualities without adding meaningful fatigue. Before races (from sprint to marathon), 4–6 strides 20–30 minutes before the start prime the neuromuscular system and raise core temperature — a widely validated pre-race warm-up addition.

Strides vs. Intervals: An Important Distinction

Strides and intervals are physiologically distinct. Intervals — 400m, 800m, 1km repeats — accumulate metabolic fatigue and training stress. They require recovery days and careful scheduling. Strides do not. Their brief duration (under 25 seconds) and long relative recovery mean they create almost no metabolic load. This makes strides appropriate on easy days, recovery days, and pre-race days — contexts where intervals would be counterproductive. The mistake of treating strides as mini-intervals (running them at maximum sprint effort, with short rests) eliminates their unique benefit.

Adding Strides to Your Training Plan

Start with 4 strides after 2 easy runs per week for 4 weeks. Notice how your legs feel in the days following — strides should not cause soreness or fatigue. If they do, reduce to 3 strides or lengthen the recovery between them. After 4–6 weeks, most runners report a smoother, more fluid feeling at easy paces — the hallmark of improving neuromuscular efficiency.
